The right morning routine for a sharper brain: 5 tips that really make a difference

You wake up, immediately open your phone, and reply to messages while you are already getting on with the rest of your day. It feels productive, but you are immediately demanding a lot of your attention while your brain is still switching from sleep to wakefulness.

After waking, your brain goes through a transition phase called sleep inertia. During this phase, your alertness, reaction speed, and cognitive performance can be temporarily lower. How strong this effect is and how long it lasts varies from person to person and depends, among other things, on the duration and depth of sleep and the time you wake up (Santhi et al., 2013; Tassi & Muzet, 2000).

You do not need to prevent this phase. Above all, try not to overload your brain right away with choices and information. An effective morning routine is therefore not about perfection, but about less unnecessary mental load.

1. Use a fixed start-up sequence

When every morning starts differently, you have to decide all over again what you will do first. A fixed sequence removes some of those decisions and gives your morning more structure.

Think, for example, of: getting up, opening the curtains, getting dressed, and having breakfast. A good routine is short enough to do without much thinking.

Write down three or four fixed steps and follow them for a week in the same order. Then check whether the routine makes your morning calmer. It should support you and not become an extra to-do list.

2. Use morning light as a time cue

Light is an important signal for your biological clock. Through the retina, information about light reaches the brain areas that control the circadian rhythm (biological rhythm). This gives your body information about the time of day and the start of the active phase (Blume et al., 2019).

Outdoor light is usually much stronger than normal indoor lighting, even when it is cloudy. Its effect depends, among other things, on the intensity, duration, and timing of exposure.

Go outside briefly after getting up. Drink your coffee outside, take a short walk, or walk part of your route to work. There is no magic number of minutes that works for everyone.

3. Decide what gets your attention first

If you open your phone right after waking, your attention is immediately claimed by messages, news, and social media. In experimental research, receiving even just one notification disrupted performance during an attention-demanding task, even when participants did not use their phone (Stothart et al., 2015).

A notification can trigger thoughts about who is sending something and what is expected of you. In this way, part of your attention is already taken up before you have consciously started on your own plans.

Wait with your inbox and social media until you are dressed and have had breakfast. Your phone does not need to stay off for long; the point is that you decide what gets attention first.

4. Activate your body without training hard right away

Even light movement helps get your brain going! In one study, 291 middle-aged adults wore an activity tracker for eight days and took cognitive tests several times a day. When participants had been more active in the previous 20 or 60 minutes than was usual for them, they scored better on processing speed. On more active days, they also rated their memory more positively (Kekäläinen et al., 2023). This does not prove that a few minutes of movement will automatically improve your thinking, but it does show an interesting link between daily activity and cognitive performance.

Choose movement that fits easily into your morning. Five minutes of movement that you do regularly is more practical than an ambitious schedule that cannot be sustained.

5. A sharp morning starts the night before

No morning routine can structurally make up for sleep deprivation. Try to go to bed and get up at roughly the same times. Build in a calm moment before sleeping and, where possible, make sure your bedroom is dark, quiet, and comfortable. In this way, preparing for a sharper morning really starts the night before.
